Rack Delivery
How to do the rack delivery
- This drill teaches the delivery of the barbell to the rack position on the shoulders. Begin holding a bar in the scarecrow position, with the upper arms parallel to the floor, and the forearms hanging down. Use a hook grip, with your fingers wrapped over your thumbs.
- Begin by rotating the elbows around the bar, delivering the bar to the shoulders. As your elbows come forward, relax your grip. The shoulders should be protracted, providing a shelf for the bar, which should lightly contact the throat.
- It is important that the bar stay close to the body at all times, as with a heavier load any distance will result in an unwanted collision. As the movement becomes smoother, speed and load can be increased before progressing further.
Muscles worked
The prime movers are the deltoids, which raise and rotate the upper arm at the shoulder joint.
Because more than one joint is moving, the work does not stay in one place: the forearms hold the grip, which is often what gives out first; the traps anchor the shoulder blade against the load.
How this movement works
The load travels toward you and several joints bend to bring it there. The arms finish work the back starts, so grip and elbow flexors sit in the path of every repetition: when people stall on a compound pull, it is more often the hands giving out than the primary muscle running out of force.
It is filed under olympic weightlifting. The bar must move fast enough for you to get underneath it, which makes this a skill rather than a grind: low repetitions, well short of where fatigue starts editing technique.
What you need
A barbell locks both hands to one bar, so neither side can drift and the load climbs in plate-sized steps. That makes it the simplest way to add weight and the least forgiving thing to bail out of.
